Hip muscles

Pain around the hip can be caused by various muscles and tendons around the hip joint (art. coxae). When the quality of muscles and tendons deteriorates, a thickening can occur (tendinopathy). This thickening can sometimes be accompanied by an inflammatory picture, which can cause pain.

Phase 1 of recovery

During this phase, the goal is to reduce the load on the hip muscles. It is recommended to start with additional exercises

1. Quadriceps rek in stand (bovenbeen)

12x • 3 sets

Buig uw knie en pak uw enkel vast. Beweeg de hak naar de bil toe zoals op de afbeelding. Er kan eventueel nog wat extra weerstand toegevoegd worden, totdat u de rek voelt aan het bovenbeen.Ter ondersteuning kan een stoel gebruikt worden.

2. Heupbuigers rek

12x • 3 sets

Ga op één knie zitten, plaats het andere been voor je op de grond, kantel het bekken naar voren (maak de rug bol), strek je vervolgens helemaal op en gooi de heupen een klein beetje naar voren.

3. Rekken hamstring

30x • 5 sets

Ga op heupbreedte staan, stap met het aangedane been naar voren. Ga op de hak staan, trek de tenen naar u toe. Houdt de knie van dit been gestrekt en kom vervolgens met het bovenlijf naar boven. Dit geeft rek aan de achterzijde van het bovenbeen, behoudt deze positie.

4. Rekken bilspieren

12x • 3 sets

Rekken bilspieren, ga zitten op een bankje, waarbij je met één been in kleermakerszit zit en het andere been staat op de grond. Zet vervolgens je handen voor je been op de bank, beweeg nu je romp naar voren en leun op je onderarmen. Hou dit vast.

5. Abductor stretch

12x • 3 sets

Cross one leg behind the other. Raise the arm on the side of the crossed leg. Then, bend your upper body towards the side of the front leg. Keep your legs straight. Repeat this movement.

6. Adductor stretching

20x • 3 sets

Stand with your feet slightly wider than hip-width apart, then lean to one side (towards the leg you want to stretch). Keep the other leg fully straight.

7. Kniehef in zit

12x • 3 sets

Kniehef in zit, ga op een box zitten en hou een stok met 2 handen op borsthoogte vast. beweeg vervolgens één voor één je knieën richting de stok.

8. Abductie in zijlig

15x • 3 sets

Ga op de niet aangedane zijde liggen, draai het bovenste been naar binnen en breng het been een stuk omhoog. Let op de heupen en het bekken mogen niet naar achteren draaien.

9. Hip Bridge

12x • 3 sets

Lie on your back with your legs extended. Place your heels on a large ball and lift your hips. Hold this position briefly, then relax and return to the starting position.

10. Tensor static abduction

12x • 3 sets

Stand with your feet together. Then, lift one leg out to the side, keeping your toes pointing forward. Hold this position, then slowly lower your leg back down.

11. Side plank static

30x • 5 sets

Lie on your side and extend your legs, positioning your elbow directly beneath your shoulder. Lift your hips to form a straight plank with your entire body, supporting yourself on your feet and elbow. You can place your top hand on your hip or hold it up in the air.

Phase 2 of recovery

In this phase, the goal is to strengthen addcutor muscles through exercises. It is important to gradually build up the load.

1. Air squat

15x • 3 sets

Ga op heupbreedte staan, maak vervolgens de beweging alsof je op een stoel gaat zitten. Kom vervolgens weer terug omhoog.

2. Star excursion balance

15x • 3 sets

Ga op één been staan, tik vervolgens in diverse richtingen de grond aan, probeer niet te steunen op het been wat de grond aantikt. De richting zijn zichtbaar op de videoinstructie.

3. Gluteus medius walk (elastiek boven de knie)

15x • 3 sets

Ga iets breder dan heupbreedte staan met een elastiek om beide benen boven de knieën, houdt tijdens de oefening spanning op het elastiek, zak een klein stukje door de knieën en loop nu zijwaarts op en neer.

4. Step up and down

12x • 3 sets

Step onto a high platform and then step down on the other side. Make sure to step down in a controlled manner and avoid simply dropping down.

5. Hip bridge on a ball

12x • 3 sets

Rest your shoulders on a ball. Position your feet close to the raised surface, then lift your buttocks all the way up; repeat the movement.

The meaning of a hip muscle problem (tendinopathy)

A number of muscles directly surrounding the hip joint (acetabulofemoral joint) can cause pain. When the quality of the muscle or tendon deteriorates, a thickening of the tendon can occur (tendinopathy). This thickening process can sometimes cause inflammation and this can be painful. 

The causes of a hip muscle problem (tendinopathy)

Overuse, aging, an acute injury or change in environment (for instance a change in footwear) can all cause the deterioration in quality of the soft tissue. 

The symptoms of a hip muscle problem (tendinopathy)

Hip tendinopathy typically causes pain felt on the inner-, outer-, front- or backside of the hip depending on what muscles or tendons are damaged.

The treatment of a hip muscle problem (tendinopathy)

A targeted exercise programme aimed at stretching and strengthening of the injured muscle is needed to improve the quality of the soft tissue. This will take at least 12 weeks and can last up to a year depending on the injury. The different muscle groups that can be involved are discussed in further detail below.
